Walking During Pregnancy: A Trimester-by-Trimester Plan

If you do only one exercise through pregnancy, make it walking. It is free, safe for almost everyone, needs no equipment beyond good shoes, and benefits everything from blood sugar to mood to labour readiness. Here is how to walk smart in each trimester.

Why Walking Works

Regular walking in pregnancy is linked with better-controlled weight gain, lower risk of gestational diabetes, less constipation and back pain, improved sleep, and a smoother labour. It also gets you sunlight β€” natural vitamin D for you and your baby’s bones.

First Trimester (Weeks 1–12)

If you walked before pregnancy, continue as usual. If you are starting fresh, begin with 15 minutes at an easy pace, five days a week, building toward 30 minutes. Fatigue and nausea may limit you some days β€” a short slow walk often actually relieves nausea, but honour your body’s signals.

Second Trimester (Weeks 13–27)

The golden phase: energy is up and the bump is manageable. Aim for 30 to 40 minutes daily at a “talk test” pace β€” brisk enough to feel warm, easy enough to hold a conversation. Morning or evening walks beat the midday Indian sun. Switch to supportive cushioned shoes as your weight and centre of gravity change.

Third Trimester (Weeks 28–40)

Shorten and soften: 20 to 30 minutes, split into two walks if one feels long. Walk where surfaces are even and a bathroom is reachable. In the final weeks, gentle walking may help the baby settle into position β€” many doctors encourage it right up to labour. Take your phone and stay close to home as the due date nears.

Rules for Every Walk

  • Carry water and sip often; avoid walking in peak heat.
  • Stop for dizziness, chest pain, contractions, bleeding or fluid leaking β€” and call your doctor.
  • Skip headphones near traffic; balance changes make awareness extra important.
  • On bed-rest or high-risk pregnancies, follow your doctor’s instructions, not this article.

Make It Stick

Attach walking to an existing habit β€” after breakfast chai, after dinner with your husband, a phone call with your mother done on the move. Twenty unglamorous minutes a day, repeated, will do more for your pregnancy than any fancy routine done twice.
